Devotional at 7pm.  Workout immediately following. 
1 mile warmup followed by stretching.

Yasso 800s
Sprinters: 5x800m with active recovery
Distance: 8x800m with active recovery
Recovery time should equal the time it takes you to run an 800

1 mile cooldown followed by stretching.
